About this calculator
Your body clock has a preferred position in the 24-hour day, and it is not the same as anyone else's. Chronobiologists measure that position with mid-sleep on free days — the midpoint between falling asleep and waking on a day with no alarm — because it is stable, easy to report, and unaffected by how much sleep a person happens to need. This calculator turns your chronotype and sleep need into a target sleep window, then measures the gap between the schedule your clock wants and the one your week imposes.
Social jetlag
Take the midpoint of your sleep on workdays and the midpoint on free days. The difference between them is social jetlag, a term coined by Till Roenneberg's group in 2006. If you sleep 11 PM–6:30 AM on workdays (midpoint 2:45 AM) and 12:30–9 AM at the weekend (midpoint 4:45 AM), your social jetlag is two hours: every weekend you fly two time zones west, and every Monday you fly back. Around two-thirds of people in the original surveys carried at least an hour of it, and a third carried two or more.
That is a description, not an accusation. Social jetlag is mostly produced by work and school start times colliding with a late clock, which is not a personal failing and often not a choice. The population associations — with poorer sleep, more caffeine, higher BMI — are correlational, and the practical value of the number is that it tells you how much of your Monday morning fog is misalignment rather than short sleep.

Reading the results
- Ideal bedtime and wake time centre your sleep need on the natural mid-sleep for your chronotype.
- MSFsc is your own measured mid-sleep, corrected downwards if you sleep longer on free days — the correction exists because catching up on sleep debt drags the midpoint later and makes people look more owl-like than they are.
- Weekly sleep shortfall compares the sleep you get across a whole week with what you say you need. This is often the more actionable number: an hour a night is seven hours a week, which no weekend can fully repay.
Moving the clock, if you want to
Chronotype is substantially genetic and shifts with age — latest in the late teens, steadily earlier through adult life. You can nudge it: morning light after waking advances the clock, evening light delays it, and a consistent wake time anchors it far better than a consistent bedtime. What you cannot do is argue with it. If your clock wants a 5 AM mid-sleep and your job starts at 7, the honest options are shifting the light, shifting the job, or accepting the gap.

The difference between the midpoint of your sleep on workdays and on free days. Two hours of social jetlag means your body clock effectively moves two time zones every weekend and back again on Monday.
▸How do I find my chronotype?
Note when you fall asleep and wake on days with no alarm, take the midpoint, and correct it downwards if you are catching up on sleep. A midpoint before 3 AM is an early type, around 4 AM is average, after 5 AM is a late type.
▸Can I change my chronotype?
Only somewhat. It is largely genetic and shifts with age, but bright light in the morning pulls the clock earlier and evening light pushes it later. A fixed wake time seven days a week is the single most effective anchor.
▸Is it bad to sleep in at the weekend?
Sleeping in is how people repay a weekday sleep debt, and the sleep itself is useful. The cost is that it widens the gap between your two schedules; if you can, shifting weekday sleep earlier is better than extending weekend sleep later.
▸Does mid-sleep matter more than bedtime?
For measuring your clock, yes. Bedtime confounds chronotype with how much sleep you need; the midpoint of sleep is the marker that chronobiology research uses.
