About this calculator

"How many calories is 10,000 steps?" has no single answer, because a step is not a unit of work. A 120 lb person strolling and a 220 lb person marching cover the same step count at wildly different energy costs. This calculator asks for the three things that actually determine the answer — how many steps, how heavy you are, and how fast you were moving — and shows the arithmetic.

How it works

Steps become distance through your step length, distance becomes time through your pace, and time becomes calories through a MET value: a multiple of resting metabolism, taken from the 2011 Compendium of Physical Activities. Moderate walking at 3 mph is 3.5 METs, which means you are burning three and a half times what you would sitting still.

Step length is the input most people guess wrong. Measure it once: walk ten normal steps, measure the distance, divide by ten. A common adult walking step is 26–32 inches, roughly 0.4 times your height, and it grows a lot when you jog.

Gross versus net

Two numbers come out, and the difference matters more than people expect.

  • Gross calories is everything your body used during those minutes. It includes the resting metabolism you would have spent anyway, sitting on the sofa.
  • Net calories subtracts that baseline. It is the genuine extra cost of having walked.

For an hour of moderate walking at 165 lb the gap is about 80 kcal, which is most of a banana. Fitness trackers usually report gross, which is one reason "calories burned" figures feel generous. If you are managing a calorie deficit, the net number is the one that belongs in your maths.

About the 10,000-step target

It is not a health guideline. It comes from the manpo-kei — "10,000-step meter" — a pedometer marketed in Japan around the 1964 Tokyo Olympics, chosen because the character for 10,000 looks like a walking figure. The research that followed points somewhere lower. I-Min Lee's 2019 study of older women found mortality falling steeply up to about 7,500 steps a day and then levelling off, and a 2022 meta-analysis across 47,000 adults found the benefit plateauing around 6,000–8,000 steps for people over 60 and 8,000–10,000 for younger adults.

The practical reading: going from 3,000 to 7,000 steps a day is a large health change. Going from 9,000 to 11,000 is a rounding error. Chase the first gap, not the second.

Where the estimate goes wrong

Step counters miscount, particularly on wrists during pushing, carrying or cycling. MET values are population averages that ignore your efficiency, terrain and load. And the calculator assumes a single pace for the whole count, whereas a real 10,000-step day is a mix of ambling around a kitchen and striding to a train. Treat the output as the right order of magnitude and a good way to compare one day with another, not as a measurement.

Should I use the gross or net calorie number?

Net, if you are tracking a deficit — it is the extra you actually spent. Gross is what most fitness trackers display, and double-counting it against a maintenance figure that already includes resting metabolism is a common way to stall.

No. It came from a 1965 pedometer's brand name. The mortality benefit in the research rises steeply to around 7,000–8,000 steps a day and then flattens, so the first few thousand matter far more than the last few.
