About this calculator

Carbohydrate is the macronutrient people argue about most and measure least. This calculator turns a calorie target into grams — the unit you can actually shop and cook in — then checks that number two ways: against the Institute of Medicine's Acceptable Macronutrient Distribution Range of 45–65% of calories, and against the grams-per-kilogram bands sports dietitians use, which depend on how much you train.

How to use it

Start with your daily calories (the calorie calculator will work them out from your body and activity), pick a share of calories, and set your training load honestly. The result is grams a day, grams a meal, and grams per kilogram of body weight. Under More options you can type an exact percentage instead of picking a preset.

How to read the results

  • Grams a day is the headline. Four calories per gram is the Atwater factor for carbohydrate, so 55% of 2,200 kcal is 1,210 kcal, or 303 g.
  • Grams per kilogram is the number that actually matters for training. The ACSM position stand puts light training at 3–5 g/kg, about an hour a day at 5–7 g/kg, one to three hours at 6–10 g/kg, and four-plus hours at 8–12 g/kg. If your split leaves you below the band for your load, sessions will feel flat long before anything shows on the scale.
  • Fibre uses the Institute of Medicine's adequate intake of 14 g per 1,000 kcal — the level associated with the lowest coronary heart disease risk in the observational data the DRI panel reviewed. That works out to about 25 g a day for women and 38 g for men aged 19–50. Most people in the US eat about half of it.
  • The added-sugar ceiling is the Dietary Guidelines for Americans limit of under 10% of calories. It applies to sugar added in processing, not to the sugar in fruit or plain milk.

Where carbohydrate needs genuinely vary — and where they don't

Training volume is the real variable. A person doing two hours of hard endurance work a day needs several times the carbohydrate of a sedentary person of the same size, because they are emptying and refilling muscle glycogen every day. That is a measured, mechanical difference, not a preference.

Almost everything else is smaller than the internet suggests. Total calories and protein dominate body-composition outcomes; trials that match calories and protein find little difference between low-carb and higher-carb diets over six to twelve months. Insulin sensitivity, sleep and stress shift the picture at the margins. "Carb type" — your metabolism, your ancestry, your blood type — has no useful evidence behind it.

Caveats

The 130 g/day RDA is the brain's glucose requirement, not a floor for health: well-formulated ketogenic diets go below it on purpose and the body manufactures the shortfall. Anyone with diabetes on insulin or sulfonylureas should change carbohydrate intake only alongside a clinician, because the dose has to change with it. These are population reference values; your own tolerance and preferences are legitimate inputs the arithmetic cannot see.

Frequently asked questions

How many carbs should I eat a day?

The guideline range is 45–65% of calories, which is roughly 250–360 g on a 2,200 kcal diet. If you train hard, use grams per kilogram instead: 5–7 g/kg for about an hour a day, 6–10 g/kg for one to three hours.

How many carbs a day to lose weight?

Weight loss comes from the calorie deficit, not from the carbohydrate number. Set calories first, keep protein at 1.6–2.2 g/kg, and put carbohydrate wherever it keeps you full and lets you train. Trials matching calories and protein find little difference between low-carb and higher-carb diets.

Is 130 g a day the minimum?

130 g is the RDA, set from the glucose the adult brain uses — not a health floor. Ketogenic diets go well below it deliberately, and the liver makes up the difference. It is a useful marker of where you are, not a line you must not cross.

How much fibre should I aim for?

The Institute of Medicine's adequate intake is 14 g per 1,000 calories: about 25 g a day for women and 38 g for men aged 19–50, dropping to 21 g and 30 g after 50. Increase it gradually and with fluid, or the first week is unpleasant.

Do net carbs matter?

Only for people counting for glycaemic control or ketosis. "Net carbs" subtracts fibre and some sugar alcohols, which is a reasonable approximation of what raises blood glucose, but it is not a regulated term and manufacturers use it loosely.
